Sit-out from hands and knees

Post a hand, step a foot up, swing the far leg under and sit facing the other way.

One movement at a time, with the landmark a coach would call out for each phase.

Phases of this study

  1. Hands and knees. Head up, hands under the shoulders.
  2. Step the foot up. One foot beside the hand so the hips can lift.
  3. Leg swings under. Post on the hand; the far leg swings under as the chest turns away from the mat.
  4. Sit facing away. Hand posted behind, free hand in front.
  5. Second sit-out. Repeat from hands and knees.

Common faults

Knee drags
The hips never lift and the knee scrapes across the mat.
Posting on the elbow
The forearm goes down instead of the hand and the hips cannot turn.
Finishing flat
The athlete ends on the back rather than seated with a post.

Why it matters

The sit-out turns the body over a post without giving the back away. It is the exit from hands and knees and the entry to a seated base, which is why it appears in three chains later in this list.

Drill prescription

3 rounds of 40 seconds work with 20 seconds rest. Four to six sit-outs per round, alternating the posting hand.

Scope

Solo drill on a mat. No partner, no grips, no weight, no pressure and no resistance are shown. Not coach-verified: a qualified instructor has not reviewed the animation or these notes. Which hand posts and which leg swings depend on where the pressure is.

Cues the timer will call

  1. Hips lift before the leg swings.
  2. Post on the hand, not the elbow.
  3. Finish seated with the free hand in front.

Movement notes: Sit-out

  1. Hands and knees. Start on hands and knees with the head up and the hands under the shoulders.
  2. Step the foot up. Step one foot up beside the hand so the hips can lift.
  3. Leg swings under. Post on the hand and swing the far leg under the body as the chest turns away from the mat.
  4. Sit facing away. Finish seated, facing the other way, with the hand posted behind and the free hand in front.

Watch for. The hips lift before the leg swings; dragging the knee across the mat is not a sit-out. Which hand posts and which leg swings is a coaching choice that depends on where the pressure is.

Rehearse, then reflect

Open the visual study to step the phases on the live model. Start slowly using the movement taught by your coach, pause between repetitions and keep the range comfortable. Add the study to a session when you want a timed block, and record one useful observation afterward.
